Three Sports, One Amazing Challenge

Triathlon is the ultimate test of versatile fitness: swim, bike, run — in that order, with transitions in between. If you can swim a few laps, ride a bike, and jog around the block, you can train for a triathlon. Here's how.

Choosing Your First Distance

  • Sprint triathlon: 750m swim, 20K bike, 5K run — the perfect first tri. Total time: 1-2 hours
  • Olympic triathlon: 1500m swim, 40K bike, 10K run — for those with a fitness base. Total time: 2-3.5 hours

If you're new to all three sports, start with a sprint. If you're already a runner or cyclist and can swim comfortably, an Olympic distance is achievable with 12-16 weeks of training.

The Swim: Building Confidence in Water

For most new triathletes, the swim is the most intimidating leg. The good news: technique matters far more than fitness in the water.

  • Weeks 1-4: Focus on freestyle technique. Take a lesson or watch instructional videos. Key: long strokes, bilateral breathing, relaxed kick
  • Key drill: Catch-up drill — wait for one arm to complete its stroke before starting the other. This forces you to extend and glide
  • Weeks 5-8: Build distance. Work up to swimming your race distance continuously
  • Weeks 9-12: Practice open water if possible. Sighting (looking forward every 6-8 strokes), dealing with chop, and swimming in a group
  • Wetsuit: If water is below 78°F, a wetsuit is allowed and adds buoyancy — making swimming easier

The Bike: Your Secret Weapon

The bike leg is the longest portion of any triathlon and where time can be gained or lost most easily.

  • Equipment: A road bike is ideal, but any bike works for your first tri. Make sure it's been serviced and fits you properly
  • Cadence: Aim for 80-90 RPM. Spinning a lighter gear is more efficient and saves your legs for the run
  • Pacing: Ride at a conversational effort for sprints, steady for Olympic. Save energy — the run comes next
  • Practice nutrition: For Olympic distance, eat during the bike (gels, bars, sports drink). Never try new nutrition on race day

The Run: Running on Tired Legs

Running off the bike is the most unique aspect of triathlon. Your legs will feel heavy and rubbery — this is completely normal.

  • Brick workouts: Once a week, do a bike-to-run "brick" workout. Even 15 minutes of running immediately after cycling teaches your body this feeling
  • Start slow: Your first mile off the bike will feel terrible. Start 30-60 seconds per mile slower than your normal easy pace
  • Shorten your stride: Quick, short steps are more efficient on tired legs than long strides

Transitions: The Fourth Discipline

Transitions (T1: swim-to-bike, T2: bike-to-run) are where races can be won or lost.

  • T1 (swim to bike): Practice removing your wetsuit quickly. Lay out your bike gear in order: helmet first (you can't touch your bike without a helmet), shoes, sunglasses
  • T2 (bike to run): Simpler — rack your bike, swap shoes, grab your race belt with bib number, and go
  • Practice: Set up a mock transition area at home and rehearse it several times before race day

Sample Training Week (Sprint, Intermediate Level)

  • Monday: Rest
  • Tuesday: Swim 30 min (technique focus)
  • Wednesday: Bike 45 min (include some intervals)
  • Thursday: Run 30 min (easy)
  • Friday: Swim 30 min (distance build)
  • Saturday: Brick: Bike 45 min + Run 15 min
  • Sunday: Long run or long bike (alternate weekly)

Race Day Tips

  • Arrive 90 minutes early for body marking, gear check, and warm-up
  • Set up your transition area methodically — everything in its place
  • Seed yourself honestly in the swim — start at the back if you're nervous
  • Smile. You're about to become a triathlete
