Your Marathon Journey Starts Here

Training for a marathon is one of the most rewarding challenges an endurance athlete can undertake. This 16-week plan is designed for beginners who can currently run 3-4 miles comfortably. We'll build your endurance gradually, peaking at weeks 12-13 before tapering into race day.

Phase 1: Base Building (Weeks 1-4)

The foundation of marathon training is building an aerobic base. During these first four weeks, focus on consistency over speed. Your easy pace should feel conversational — if you can't hold a conversation, slow down.

  • Week 1: 3 runs (3, 3, 5 miles) + 1 cross-train. Total: ~15 miles
  • Week 2: 3 runs (3, 4, 6 miles) + 1 cross-train. Total: ~17 miles
  • Week 3: 4 runs (3, 3, 4, 7 miles) + 1 cross-train. Total: ~21 miles
  • Week 4: 3 runs (3, 4, 5 miles) — recovery week. Total: ~16 miles

The 10% rule is your friend: never increase weekly mileage by more than 10% from week to week. Notice how Week 4 is a step-back week — these recovery weeks are critical for adaptation.

Phase 2: Building Endurance (Weeks 5-8)

Now we start extending those long runs. This is where you'll build the endurance that carries you through 26.2 miles.

  • Week 5: 4 runs (4, 4, 5, 8 miles). Total: ~25 miles
  • Week 6: 4 runs (4, 5, 5, 10 miles). Total: ~28 miles
  • Week 7: 4 runs (4, 5, 5, 12 miles). Total: ~30 miles
  • Week 8: 3 runs (4, 5, 8 miles) — recovery week. Total: ~21 miles

Your Saturday long run is the most important workout of the week. Run it 60-90 seconds per mile slower than your goal marathon pace. Practice your race-day nutrition starting at Week 6 — take a gel or chews every 45 minutes on long runs over 10 miles.

Phase 3: Peak Training (Weeks 9-13)

This is where the magic happens. Your longest runs will reach 18-20 miles, and you'll introduce marathon-pace segments.

  • Week 9: 4 runs (5, 5, 6, 14 miles). Total: ~34 miles
  • Week 10: 4 runs (5, 6, 6, 16 miles). Total: ~37 miles
  • Week 11: 4 runs (5, 6, 5, 18 miles). Total: ~38 miles
  • Week 12: 4 runs (5, 5, 6, 20 miles). Total: ~40 miles
  • Week 13: 4 runs (5, 5, 5, 16 miles). Total: ~35 miles

For your 18 and 20-mile runs, include 4-6 miles at marathon pace in the middle. This teaches your body to run on tired legs at race pace — the most race-specific training you can do.

Phase 4: Taper (Weeks 14-16)

The taper is where fitness becomes performance. Reduce volume by 40-60% while maintaining intensity in shorter workouts.

  • Week 14: 3 runs (4, 5, 12 miles). Total: ~25 miles
  • Week 15: 3 runs (4, 4, 8 miles). Total: ~20 miles
  • Week 16 (Race Week): 2 easy runs (3, 2 miles) + Marathon! Total: ~31 miles

You may feel antsy during taper — that's normal. Trust your training. Your body is absorbing 16 weeks of work.

Race Day Tips

  • Start slow: Your first mile should feel almost too easy. The marathon is won in the second half.
  • Fuel early: Take your first gel at mile 5-6, then every 4-5 miles after.
  • Walk the aid stations: It's faster to walk, drink properly, and resume running than to choke on fluids.
  • Miles 18-22 will be hard: This is "the wall." It's temporary. Keep moving forward.
  • Smile at mile 24: You're about to become a marathoner.

Choosing the right shoes is crucial for marathon training. Look for shoes that provide adequate support and cushioning, and consider visiting a specialty running store for a gait analysis. It's also wise to break in new shoes during shorter runs before using them for long runs.
Before a long run, aim to eat a light meal or snack that is high in carbohydrates and low in fat and protein. Foods like bananas, oatmeal, or a slice of toast with honey are great options. Make sure to hydrate well before heading out.
To prevent injuries, follow the 10% rule for increasing mileage, incorporate rest days, and listen to your body. Strength training and flexibility exercises can also help strengthen muscles and improve range of motion, reducing the risk of injury.
During the tapering phase, reduce your mileage gradually while maintaining the intensity of your workouts. Focus on rest, nutrition, and hydration to allow your body to recover and prepare for race day. This is also a good time to finalize your race-day strategy.
